Quick answer: VO2 max is the most oxygen your body can use during hard exercise, measured in milliliters per kilogram of body weight per minute (ml/kg/min). What counts as "good" depends on your age and sex. It usually falls about 10% per decade after 30, but it is one of the most trainable health markers at any age.

What VO2 max actually measures
Every step, stair and bike ride depends on how well your heart, lungs, blood and muscles deliver and use oxygen. VO2 max is the ceiling on that system. A higher ceiling means everyday activities take a smaller share of your capacity, which is why fitter people feel less winded carrying groceries or climbing a hill.
Large studies link higher cardiorespiratory fitness with longer life and lower risk of many chronic diseases. That does not mean a number guarantees anything for one person, but it is a strong reason to measure and train it.
Reference ranges by age and sex
The table shows approximate "fair" to "excellent" ranges in ml/kg/min, drawn from published fitness registries. Labs use slightly different cut-offs, so treat these as a general guide, not a diagnosis.

The most useful comparison is with yourself. Moving up one category over a year matters more than matching a chart.
Measured versus estimated
Smartwatches estimate VO2 max from heart rate and pace. They are great for spotting trends but can be off for an individual. A breath-by-breath test, such as the PNOE system we use, measures the oxygen you take in and the carbon dioxide you breathe out. It also shows your personal heart-rate zones and how well you burn fat at easy effort.
How to raise it
Build an easy aerobic base
Most of your weekly cardio should feel conversational — often called zone 2. Three or four sessions of 30–60 minutes of brisk walking, cycling, swimming or easy jogging build the foundation.
Add one harder session
Once a week, add short intervals: for example, four rounds of three to four minutes at a hard effort with easy recovery between. This is what pushes the ceiling up. Start gently if you are new.
Keep lifting
Two full-body strength sessions a week protect muscle, which is where oxygen is used. Stronger legs make every cardio session more productive.
